Gym workout for goalkeepers. 4-week plan

The goalkeeper does not run 10 kilometers per match. But they jump more, fall more, and need muscles that hold all of the above.

The goalkeeper requires physical preparation different from the field player. They need explosive leg strength for jumping, a solid core for stability in the air, upper body strength for collisions and punching, and specific prevention for shoulders, knees and fingers. This 4-week plan gives you all of that, progressive and structured.

Before starting

This routine is designed for goalkeepers 16 years and up with previous strength training experience. If you have never touched weights, start with a coach or with very light loads and polish technique before adding weight.

Frequency. Three sessions per week, alternating with your goalkeeper training. For example Monday, Wednesday, Friday. Do not do gym the day before a match.

Always warm up. Ten minutes of light cardio, joint mobility, muscle activation before touching weight.

Week 1. Adaptation and technique

Session A. Leg and core.

  • Barbell squat: 4 sets of 10. Light load, perfect technique.
  • Romanian deadlift: 3 sets of 12. For hamstrings and glutes.
  • Alternating dumbbell lunges: 3 sets of 10 per leg.
  • Front plank: 4 sets of 30 seconds.
  • Side plank: 3 sets of 20 seconds each side.

Session B. Upper body.

  • Barbell bench press: 4 sets of 10.
  • Single-arm dumbbell row: 3 sets of 12 per arm.
  • Dumbbell military press: 3 sets of 10.
  • Assisted pull-ups if you cannot do them unassisted: 3 sets to max.
  • Bicep curl: 3 sets of 12.

Session C. Plyometrics and core.

  • Box jump 30-50 cm: 4 sets of 6.
  • Lateral cone jumps: 4 sets of 10.
  • Squat jumps: 3 sets of 10.
  • Russian twist with plate: 3 sets of 20.
  • V-up: 3 sets of 12.

Week 2. Increasing volume

Keep the same sessions but raise loads by 10 percent where technique allows. If in squat the technique starts to break when going up in weight, better stay at week 1 weight with one extra set.

Add a shoulder mobility day. Especially if you do many hand throws or punches. Ten minutes of resistance band with internal and external rotations, three times a week.

Week 3. Intensity

Reduce volume slightly, raise intensity. Strength exercises move to 4 sets of 6 with more load. Plyometrics become more reactive: after a box jump, another immediately to the ground, another to the box.

Session A. Squat 4x6 at 80 percent of your max. Deadlift 4x6. Lunges with weight 3x8 per leg.

Session B. Bench press 4x6. Barbell row 4x8. Military press 4x6. Pull-ups or pulldowns 4x8.

Session C. Advanced plyometrics with quick changes. Rope jumping. Lateral cone jumps.

Week 4. Specificity

This week we orient everything to the goalkeeper. We combine strength with gesture simulation.

Session A. Squat 4x8. Explosive vertical jumps 5 sets of 5 jumps. Unilateral work (one leg) like lunge or Bulgarian squat.

Session B. Bench press with ball after set (you throw and catch explosive medicine ball). Row. Military press combined with lateral ball throws with partner.

Session C. Reactive work. 5-meter sprint, sudden stop, drop to the ground, get up fast and another sprint. 5 sets of 5 reps. It is the closest to a match you will get in the gym.

Specific injury prevention for goalkeepers

Shoulders. Resistance band with internal and external rotations. Ten minutes, three times a week. Indispensable.

Fingers. Anti-stress ball you squeeze several times a day. And extension work with thin bands to strengthen the flexors and extensors of the fingers.

Knees. Single-leg squat with assistance, quadriceps work, glute medius work for lateral stability.

Lower back. Plank and side plank are your allies. Also light lumbar extensions.

Recovery

The gym without recovery is counterproductive. Sleep 8 hours minimum. Hydrate before, during and after the session. Stretch at least ten minutes at the end of each session.

Foam roller on hamstrings, quadriceps, lower back at least twice a week.

Complete rest day every week, no demanding physical activity. Your body needs to rebuild.

After the 4 weeks

Maintain the plan or cycle it each block. Four weeks of strength, four of power, four of maintenance during season. Consistency is what builds the physical goalkeeper.

Come back to this plan at the start of pre-season every year. It is the base that holds your entire season.
